How to eat clean and healthy on a budget

Hi friends! Hope you’re having a lovely morning so far! In today’s post, I wanted to chat a bit about how to eat clean and healthy on a budget and my tips for saving money on food!

I shared a post here on what it means to eat clean, and how this phrase is common (and this post is really titled like this for search purposes) but it isn’t my favorite phrase. No food is “dirty” and I’m a huge believer that you should eat the things you enjoy that work in your budget and lifestyle. Eating clean emphasizes eating nutritious and minimally-processed foods (though many processed foods are actually healthy!), eating fresh fruits and veggies, unprocessed veggies, smart carbs, and whole grains.

Eating in this way can seem expensive, especially when you’re buying organic options, but it’s absolutely possible to eat clean and healthy foods without breaking the bank when you know how to shop smart and plan ahead.

How To Eat Clean And Healthy On A Budget

Avoid trendy health foods

Trendy healthy foods are usually = $$$. You don’t have to include trendy superfoods (like spirulina, chlorella, goji berries, hemp seeds, chia seeds, and micro greens in your diet to have a nutritious and fufilling style of eating. While ya’ll know I LOVE a trendy superfood now and again, the beauty truly is in the basics. Fruits, veggies, protein, starches from the earth, and healthy fats. When all our fails, check out the perimeter of the grocery store (this is where the fruits, veggies, meat, and eggs are typically found) and the freezer section for healthy staples.

Bring nutrient-dense snacks

If you know you’re going to be out and about, a great way to save money is to bring your own snacks instead of buying something while you’re out. Some of my favorite grab and go snacks: jerky and an apple, trail mix, yogurt (if you like dairy), a hard-boiled egg, tuna packs and veggie packs from Thrive Market. I’ll also often bring a salad, a breakfast cookie, or a wrap with me when I’m out of the house working.

Meal planning

This is my favorite way to save money on food because we minimize waste and know exactly what we’re going to eat each week. If you meal plan, it also helps you stick to your budget for the week since you’re not buying food on the fly. My exact formula for meal planning and meal prep is here! I break down how I plan each night and organize our weeks.

Prepare meals with ingredients that you have

When I make our meal plan for each week, I also try to take into account foods we already have on hand and would like to use. I get almost all of our meat from Butcher Box, so I’ll think of the meat and seafood we have here when choosing recipes for healthy meals.

Create a grocery list

Throughout the week, I have a list I’ll add to as I realize we’re out of certain items. This way I don’t spend extra money buying something that we already have on hand. (We also know to double up on certain items, like almond milk, peanut butter, and maple syrup, when we run out.)

Buy in bulk

This is an excellent way to save some money if you have storage space. I’m a huge fan of Coscto and will get bulk items there, and also shop the bulk bins at Whole Foods when I only need a small amount of something.

Grow your own produce

Growing our own produce is one of my favorite things! We currently have okra, tomatoes, carrots, chard, arugula, romaine, with melon, bell peppers, and zucchini on the way. I also saves us on guinea pig food since they LOVE eating many of the greens and veggies I plant. It’s fun to rotate our garden with seasonal options and we spend a fraction of what we would at the store. Here’s a DIY tutorial on our raised garden bed, and if planting your own produce is intimidating, start with herbs. A pack of seeds is SO cheap compared to buying fresh herbs each week at the store, and adds a blast of flavor to meals and salads.

Opt for generic brands

Generic brands are an efficient way to save money, and typically there’s NO difference between the generic brand and another name brand for a similar product. I highly recommend checking out the Thrive Market brand (you can use my link for 40% off your first order) and also love the 365 brand from Whole Foods.

Take advantage of sale items

If you see something on sale that isn’t part of your plan, you can often buy and save for later, or freeze for a later date.

Repurpose leftovers

Using leftovers can obviously minimize food waste, and you can also swap up the leftovers to make an entirely different meal. I like to cook larger batches or protein as a “blank slate” that I can easily season and add to multiple options. For example, roasted chicken breast could become a chicken stir fry with peanut sauce, buffalo chicken with sweet potatoes and veggies, Greek chicken bowls, or veggie and chicken soup. Cassey does an amazing job of this in her book Cook Once Dinner Fix which you can use to simplify meal planning and use protein in multiple ways throughout the week.

Go for frozen fruits and veggies

Frozen fruits and veggies are frozen at the height of freshness so they may be even more nutrient-dense than their room temperature counterparts. They’re also extremely inexpensive, particularly for organic options. I love picking up frozen berries and cauliflower rice for smoothies, sweet potato fries (read the labels and look for just sweet potatoes, olive oil, and sea salt), vegetables for soups and stir fries, meat (we use Butcher Box for most of our meat, which arrives frozen), and seafood.

Choose plant-based protein sources

Having plant-based options for dinner can be a way to cut back on spending at least one night each week. One of my favorite plant-based protein sources is lentils! They made an awesome meat substitute in bolognese sauce, sloppy joe meat, and loooooove some dal mahkni. Tempeh and edamame are two more of my favorite inexpensive plant-based options. (Try this tempeh bacon salad!)

Make your own sauces and dressings

This can be a budget hack, especially for pasta sauce. A large jar of Rao’s marinara sauce is $11 at Whole Foods, and I could make it at home for less than $4 with whole San Marzano tomatoes, an onion, spices, and basil. Vinaigrettes can be made at home almost for free, especially if you keep vinegar (I like balsamic or apple cider vinegar), garlic, olive oil, and spices on hand.

Buy seasonal produce

Produce price increases when it has to be shipped from far destinations out of season. A classic example is berries! Prices almost double during the winter, when they’re out of season, and are super low during the summer. I like to check out farmers markets for produce, and grow as many things as we can at home.

Cook at home

Don’t get me wrong – I LOVE restaurant meals. It feels like a gift when you’re used to cooking at home. But, if we don’t want to see our food costs going wild, we plan our meals out and have 2-3 restaurant meals each week. It’s what works for our family, and also I like cooking at home because I know what’s going into our food and how it’s prepared. Another benefit of cooking at home: you become a better cook! You can’t get better if ya don’t practice. 😉

Use coupons and discount codes wisely

This is particularly helpful if you shop online! No matter what I’m buying, I always do a quick google search for discount codes. You can also get on the email newsletter for your local grocery store to see what weekly specials they’re offering.

10 Pregnancy Fitness Tips

Sharing some pregnancy fitness tips and how to stay active during pregnancy if that’s one of your goals. Always check with a doctor before starting or changing your fitness routine, and if you’re currently pregnant, follow the advice of your doctor or midwife. These are just some general tips and not meant to be a substitute for medical advice.

Even though that portion of my life is over, I still love training pregnant mamas and sharing the excitement of my pregnant friends. Both of our pregnancies were wildly different, but something that was important to me during pregnancy was trying to stay active, because it gave me energy and made me feel like myself.

It’s important to maintain an active lifestyle while you’re pregnant, especially because it can help with circulation, possible prevention of certain complications (like gestational diabetes), energy levels, and mood. While it’s beneficial for mama, a fitness routine during pregnancy can also have plenty of benefits for the growing baby. Staying fit is also beneficial as you recover from giving birth, as it can help with recovery, sleep, maintaining good posture and alignment, and restoring core function.

Being pregnant can require certain adjustments to your fitness routine and there are some things to consider as you work out during pregnancy. Today, I thought I’d share some helpful tips for readers with their fitness routines, while staying safe throughout the pregnancy journey. Please remember that I’m a certified personal trainer with extra education regarding pre and postpartum fitness, but I’m NOT a doctor. Always talk with your doctor or midwife about changing or starting a fitness routine.

10 Pregnancy Fitness Tips

Avoid exercises with a risk of falling or any possible trauma to the belly, like horseback riding, contact sports, boxing, etc.

You’re carrying extra weight, and your center of gravity is shifted, which can affect balance. If you’re using to a routine that requires stabilization and balance, and could lead to falling, I would recommend skipping it, or greatly modifying until after pregnancy.

Avoid any activity that affects oxygen intake or pressure, such as scuba diving.

From this study: “However, pregnant females should refrain from diving, because the fetus is not protected from decompression problems and is at risk of malformation and gas embolism after decompression disease. It is prudent to advise pregnant patients of the increased risk of diving problems for the fetus during pregnancy.”

Modify yoga classes as needed and watch out for over-stretching.

Prenatal yoga is usually a great bet, but you can absolutely modify traditional flow classes, as long as the room isn’t heated. I would recommend skipping hot yoga during pregnancy and also skipping inversions, unless it’s something you do very regularly and you have the doctor’s approval. I think it’s better to wait until baby is here to resume inversions (risk of falling) and hot yoga (which increases your heart rate to cool the body down and can lead to dehydration if you’re not properly hydrated). During pregnancy, as the body expands, w have increase relaxin in our bodies which can make us feel extra flexible and bendy. Avoid over-stretching as this can lead to injury. Each muscle has an optimal length where it has maximum strength and tension; avoid stretching beyond your optimal length.

Take modifications during bootcamp, F45, or Orangetheory classes.

Post with ideas on how to do this here! Many of these classes include explosive movements, HIIT intervals, and hardcore strength work. Focus on modifying and moving with more control and intention instead of blasting through the exercises.

Go by perceived exertion instead of heart rate.

The “heart rate rule” (not getting your heart rate above a certain number) is outdated. Increased blood flow during pregnancy can cause an artificially increased heart rate. Instead, use the talk test. When you’re working out, you should be able to say your full address without huffing and puffing. If you can’t do this, it’s a good clue to scale back

Take low-impact modifications as needed.

If you love taking a dance cardio or aerobics class, follow the low-impact modifications. Here are some ideas: instead of squat jumps, do regular squats. Do curtsy lunges instead of skaters. Try out burpees against a wall (get rid of the jump) instead of on the floor. Try alternating lunges instead of jumping lunges. Focus on MOVING instead of getting your heart rate super high during any HIIT intervals.

Skip exercises that are preformed in the supine position or prone position (on your back or on your belly) after the first trimester.

Any exercise you can do prone (on your belly) you can do standing, or on all fours. If an exercise is on your back, angle the bench so that it isn’t flat.

ACOG recommends skipping exercises on your back after the first trimester. The supine position can cause compression on the inferior vena cava, which is a large vein that carries deoxygenated blood from the lower and middle body to the right atrium of the heart. If you’re on your back, the pressure of the baby can compress this vein and reduce oxygen to the fetus. You may start to feel this, and feel uncomfortable, hot, and/or dizzy.

Watch the core exercises, particularly with twisting, high intra-abdominal pressure, and heavy oblique work.

I like to joke that pregnancy is working on the reverse six pack muscles 😉 Instead of focusing on crunches, leg lowers, and sit-ups, switch your focus to stabilization and posture. Try out some diaphramatic breathing, spinal balance, pelvic tilts on a stability ball, and exercises that promote good posture and strengthen the posterior chain like deadlifts (not too heavy and widen your stance as needed), squats, and bent-over flys.

A good indicator that you’re increasing abdominal pressure: watching for “doming” or “coning” of the abdominal wall. If your belly is looking pointy during any exercise, like a cone instead of round, it’s an indicator that it’s too much pressure.

Listen to your body and adjust as needed.

Pregnancy is interesting because sometimes certain exercises feel great, while others feel terrible. During our first pregnancy, I was able to teach Zumba until right before I delivered. In our second pregnancy, I really gravitated towards strength training, walking, and yoga. Running pretty much always felt terrible. Listening to your body is so important, and don’t be afraid to scale back your routine.

This is probably my top pregnancy fitness tip: pregnancy isn’t the time to ADD anything to your routine. Instead focus on MAINTAINING.

Try to stick with your *normal* routine to the best of your ability (modifying for intensity and safety), but don’t add any new classes to your routine, or go after any PRs.

Best pregnancy exercises

Cat/cow:

Come onto your hands and knees with your knees stacked under your hips and your hands stacked under your shoulders. Lift up through your core and keep your neck long so your spine is straight. Take a nice big inhale, drop your belly, and gaze up towards the ceiling. As you exhale, round your back, gaze towards your belly button (or if you’re like me during pregnancy: where your belly button used to be), and feel the nice stretch through the length of the spine. Continue this pattern, taking long deep inhales, and long, cleansing exhales.

Bridges or hip raises:

Start on your back with legs bent and feet flat on the floor. Squeeze your glutes to lift your hips, keeping your upper back pressing into the floor. Lower down towards the floor (don’t touch it!) and exhale to rise back up.

Hip extensions:

Start standing and hold onto something sturdy for balance, like a countertop. Tap one foot behind you and then exhale to lift that leg off the floor, keeping your hips square. Hold at the top and lower down with control. Keep a slight bend in your standing leg.

Diaphragmatic breathing:

Fill your belly completely, but avoid letting your ribs move up as you inhale. Instead, think of your belly and ribcage as an umbrella: open it completely. As you exhale, close the *umbrella* and draw the belly towards the spine. You can also add a pelvic floor contraction + lift, but it’s important to make sure you’re doing these correctly. (<— reason 297338 why a pelvic floor PT can help you. I highly recommend seeing one during pregnancy and postpartum.)

Clamshell with a band:

Start on your side, with the band two inches above your knees. Rest on your elbow, or all the way onto the floor. Keep your knees bent, and squeeze your glutes to open your knees, and try to break the band. Lower down with control, then exhale to open as far as you possibly can.

Spinal balance:

Come onto hands and knees (hands under your shoulders and knees under your hip bones). Extend one arm and the opposite leg, keeping your hips parallel to the floor. Flex your foot and gentling pulse your heel up towards the ceiling (or sky!). Squeeze your glute to lift your leg and keep your core engaged.

Fat Loss, Hormone Changes & That Dang Scale

I know what it is like to HATE the scale.

To dread it, to avoid it and to not want to face it.

We tend to let the “scale” dictate how our day will be. If it is moving in the “right” direction we are happy. If it is not budging or going in the “wrong” direction we are not

Do you ever wonder why we give that “Scale” so much power? It does not ever know the whole story dag nabbit!

Does it not know when we have hormone changes?

Or when we are dealing with PAIN or INJURIES?

Or how about when we are carrying too much Bloat?

Or when we are navigating and injury?

Or how about when we have gained muscle?!

READ THE ROOM SCALE!

Last Monday: I had not weighed myself in almost a YEAR. I eat on point, I work out, I teach fat loss for goodness sake.

And I stepped on it. (After first blaming my husband for shrinking my jeans)

And it was up 10 lbs. YUP

I started questioning my whole life.

Who am I to teach FAT LOSS?

And then I remembered…

I am 50. I am in peri menopause.

I am currently on NO bio identical hormones (nothing against them just not my path RIGHT NOW) & most importantly, I have focused HARD on building a butt the last year. That is a lot of muscle I have added. AND I have REALLY navigated my Pain! My flair ups are far and few between now.

How to calculate nutrition needs

Google how to calculate your own nutrition needs and the results will yield a plethora of online nutrition calculators. But how do you know which one to choose? Are they accurate? And then what happens? How do you apply this information to your own body? This post was written in collaboration with Mia, who is a Registered Dietitian on my team. 

Nutrition calculators are EVERYWHERE online and it’s easy to receive macros and suggested caloric intake after answering a few questions. The problem is that these calculators are rarely accurate and don’t consider factors that can have a huge impact on how much and what types of fuel you should choose for your unique situation and health goals.

Online nutrition calculators fail to account for various factors, including:

Stress: mental, emotional, physical

Nutrition quality. How do you know you’re getting enough vitamin A, vitamin C, calcium, potassium and zinc?

How much NEAT (non exercise activity thermogenesis) are you getting? This is the amount of activity you get in each day just from house work, moving around, running your kids to practice, walking to dinner with your spouse, etc.

Nutrient deficiencies. Are you on birth control, pregnant, breastfeeding, are you currently injured or recovering from surgery or a medical procedure?

How long have you been in an energy deficit? Have you potentially decreased your metabolic baseline from over-exercising and under-fueling?

What is your environment like? EMF’s, mold, water quality, heavy metals, personal care products, plastics, chlorine, etc.

How to calculate nutrition needs

So, how can you customize your nutrition for your own needs?

Ideally, you want to work with a certified nutrition coach or Registered Dietitian (not a random person with a nice bod on Instagram). After a full assessment, they can objectively help you evaluate the above along with your personal biometrics and customize a perfect plan for you. Having a coach that can look at the entire picture will help you weed out the “shoulds” and noise from the general recommendations and create a plan tailored to you.

So what can you do in the meantime?

Generally speaking, if we are looking to optimize health and longevity, we want to ensure that our diets are meeting the following requirements:

Optimal protein intake, preferably from animal sources. Include a wide variety of grass fed, pasture raised meats (all cuts) like beef, turkey, pork, chicken and wild caught fish like salmon, snapper, shrimp, sardines, anchovies, oysters, etc.

Maximize protein at each meal, eating a palm to palm and a half full of protein of choice. If you aim for 3 meals and 2 snacks per day (pre/post workout) you can easily hit a minimum of 100g without tracking or weighing any food!

Include vitamin A rich foods such as grass fed beef liver, raw milk dairy, egg yolks, peppers, sweet potatoes and carrots.  

Enjoy vitamin C rich foods such as peppers, kiwi, citrus, pineapple, acerola cherries, plums, etc.

Include vitamin D rich foods such as egg yolk, herring and sardines, Cod liver oil (non fortified), tuna, etc.Include foods rich in potassium such as bananas, dates, white potatoes, prunes, tomatoes and avocado.

Remove the PUFAs (polyunsaturate fats) and seed oils, which increase inflammation in the body (canola, vegetable, rapeseed, peanut, cottonseed, sunflower, safflower, etc.). Here is a post with our favorite cooking oils!

Remove high fructose corn syrups and sugar sweetened beverages. These drive inflammation in the body and provide zero nutritional value.

Add real salt to your food. When consuming a whole food based diet, most people will naturally drop their sodium intake. This can lead to an imbalance of electrolytes, poor sleep, and headaches. Salt each meal and add a pinch to your water if you’re still feeling low. Your body and taste buds will let you know how much salt is adequate.

How do you ensure that you’re getting enough to meet your activity requirements?

Start with this basic template and follow it for a week.

If you’re feeling satiated, energy feels good, and clothes fit well, proceed on with your bad self. If you’re noticing a slump during your workout, you’re hungry by 5pm and dinner isn’t enough, or you can’t sleep, consider adding a bit more carbohydrates around your workout and extra fat at lunch from foods like avocados, egg yolks or fattier cuts of meat.

– Eat a pre and post workout snack

– Eat 3 meals consisting of at least a palm to palm and a half size of protein.

– Fill your plate with at least ⅓-½ vegetables of your liking at meal times.

– Enjoy your food!  Life’s too short to eat vegetables you hate.

– Fill in the remainder of your plate with healthy fats or carbohydrates as you enjoy them.

Friday Faves

Hi hi! Happy Friday! What are you up to this weekend? We have an event at the Pilot’s work, are spending lots of time in the pool, and have a DATE NIGHT. Our babysitter moved out of town for college last year but she’s here for the summer and we’re SO thankful. I hope you have a fun and wonderful weekend ahead.

Some pics from Memorial Day weekend!

The Pilot and I went with our entire squadron to see the new Top Gun movie. So many people dressed in costume (we’re talking a towel, aviator sunglasses, and dog tags for one of our friends), and it was everything. I also LOVED the movie. The Pilot said it was, “Cute” and then immediately went into all of the mission inaccuracies blah blah. If you haven’t seen it, I highly recommend it! So action-packed and incredible cinematography.

Dr. Saladino is the leading authority on the science and application of the carnivore diet. He has used this diet to reverse autoimmunity, chronic inflammation and mental health issues in hundreds of patients, many of whom had been told their conditions were untreatable.

2022 Father’s Day Gift Guide

If you’re not sure what to get dad for Father’s Day, I’ve got you covered with tons of ideas. It can be a little tricky to shop for dads and husbands! I’d love to hear any gift ideas you’re planning, too.
